Ice baths for athletes: the right protocol for your sport

3 minutes at 5 °C after Thursday's session, or 10 minutes at 10 °C the morning after a fight? The answer changes by sport and by goal. We gathered the protocols our athlete clients actually run - from the carioca mats to Floripa triathlon.

First, the honest map of what science supports: cold immersion reduces perceived muscle soreness and speeds the feeling of recovery - a robust effect in studies and undeniable in practice. The famous caveat: right after pure hypertrophy training, ice can blunt part of the growth signal - strength athletes move the plunge away from the lifting. Between those two points, the protocol is fine-tuning by sport.

Protocols by sport

SportWhenTypical doseNote
Jiu-jitsu / fightingafter hard sessions and fights3-5 min at 5-8 °Cshoulders under; nasal breathing runs the show
CrossFit / HIITpost-WOD on volume days2-4 min at 5-8 °Cavoid right after a strength-PR day
Running / triathlonafter long runs and between races5-10 min at 8-12 °Cfull legs; bigger dose, gentler water
Surfafter long sessions + shoulders3-5 min at 8-10 °Ccontrast with sauna undoes the paddling stiffness
Football / five-a-sidepost-match5-8 min at 10-12 °Cfor the squad: a double tub or rotating barrels

The 4 beginner mistakes

  • Racing the thermometer: 2 °C isn't 'more results' than 6 °C - it's more risk and less consistency. The protocol you repeat beats the one you survive once.
  • Hyperventilating before entry: enter on a long exhale; the first-second shock passes within two breathing cycles.
  • Ice straight after hypertrophy: if the cycle's goal is mass, push the plunge 4-6 h away from lifting (or to the next day).
  • Still, lukewarm water: 12-15 °C from a water tank doesn't deliver the acute effect - which is why the chiller physics matters.

For teams and boxes

A shared station is a flow-rate project: barrels in series, a central chiller with headroom and a shower-first rule - the full drawing is in gym recovery and in the São Paulo box case. For the athlete's home version, the tub with a dedicated chiller covers every protocol in the table.

Notice

Informational content, not medical advice. Heart conditions, uncontrolled hypertension and pregnancy require medical clearance before any cold immersion protocol.

Can I do it every day?

For sensory recovery and mood, short daily plunges are common practice and well tolerated - adjust to your own response. Strength athletes protect the post-hypertrophy window.

Better in the morning or post-training?

Post-training for recovery; morning for alertness and consistency. The habit that fits your calendar is the one that shows results in 90 days.
