The hot-cold circuit is simple to do right and easy to do wrong. Here is the 40-minute base protocol we teach at every project handover - with the variants for sleeping better, training harder and not hating the first plunge.

Thermal contrast is deliberate alternation: heat that dilates, cold that constricts, repeated in rounds. The acute effect everyone feels in session one - lightness, a clear head, stone-deep sleep. The effect that matters comes from repetition: which is why the right protocol is the one you can repeat 3× a week.
90 °C, top bench from the second round. Hydrate before - not inside.
3-8 °C, shoulders under, hands out in your first month. Exhale long as you enter; the shock passes within 2 breaths.
sit, breathe normally, let the body find its own heat - no towel for the first half.
the last one always ends cold if the goal is energy; hot, if the goal is sleep.
Uncontrolled blood pressure, heart conditions and pregnancy: talk to your doctor before intense heat and cold protocols.
The habit's sweet spot: 3-4 full circuits + the odd quick plunge. More than that is preference, not obligation.
You can - the standalone plunge works. But the full contrast delivers a release the cold alone doesn't; whoever tries the 3 rounds rarely goes back to solo ice.
A warm sauna (60-70 °C) for minutes, with an adult - many families practise it. Ice, no - cold immersion protocols are for adult bodies.
